How to Build a Workout Plan
You’ve run the templates. The linear progression everyone starts with, the percentage-based intermediate program, the high-frequency block a friend swore by. Each one worked—until it didn’t. The load outpaced your recovery, one lift stalled while the rest kept moving, or the plan simply stopped fitting the life you actually live. So you hopped to a new template, felt the spark of something new, and eventually drifted again.
Eventually the obvious thought arrives: I could just build this myself.
You can. The challenge isn’t knowledge — it’s framing. Programming gets treated like a creative exercise: pick some lifts, assign some numbers, call it a plan. In reality, it’s four decisions made in sequence: goal, structure, progression, adjustment. Get those right and the whole thing becomes manageable. Miss the fourth and even a well-built plan drifts, just like the templates you were trying to outgrow.
Here’s the claim this whole piece rests on, the part templates never teach: a program is not something you write once. It’s a loop you run. You make the four decisions, you train, you read what the training tells you, and then you decide again. That loop is the skill. Everything that follows is how to run it with intent.
We’ll build one plan all the way through, with real numbers, for one realistic lifter. Follow the decisions, not the specifics. The specifics belong to them; the method belongs to you.
Decision 1: Goal
Decide what this cycle is for
Not your lifetime goals. The goal of this cycle—the whole plan you’re about to write. A cycle is a run of sequenced blocks pointed at one outcome, and before you write a single block, that outcome has to be clear.
Most plans fail before the first rep. Ask someone what they want and the honest answer is usually “everything”: stronger, leaner, better conditioned, more muscle, a faster mile. But a program built to chase everything develops nothing. One of the oldest principles in training: you cannot maximize competing adaptations at the same time. They draw from the same recovery pool, and past a certain training baseline they interfere with each other.
So the real decision isn’t what you want—it’s what you’re willing to prioritize for one cycle while you hold everything else steady. Pick one primary adaptation. Name one or two qualities you’ll maintain. Accept that the rest get parked until the next cycle. Each cycle and the sequenced blocks have a job. Give them exactly one.
Meet the lifter we’ll follow: Sam. Six years of consistent training, several well-known templates behind them, no longer a beginner. Their estimated maxes: squat 315, deadlift 405, bench 225, overhead press 135. Their squat and deadlift have been stuck for a year. Bench and overhead press are not the priority. And they like being able to run a few miles without fatigue.
Once they’re honest about priorities, the goal becomes obvious: build maximal strength for both squat and deadlift. Bench and overhead press stay maintained. Conditioning stays consistent with two short sessions a week. That’s the mission. They’re not running a push block, chasing a mile PR, and breaking a squat stall in the same eight weeks. They pick one lane—the thing that’s actually bothering them, and let the rest sit at baseline where they belong.
Decision 2: Structure
Build the container the goal needs
Structure is the skeleton: how many days you train, which lifts go where, how often each lift appears, and what supporting work earns a place. The mistake is starting from a split you like and forcing the goal into it. Reverse that. The goal dictates the structure.
Sam’s goal is simple: increase squat and deadlift strength. That means those lifts get the most exposure, the freshest slots, and the highest priority. Bench and overhead press only need enough volume to stay maintained. Conditioning gets a hard ceiling so it doesn’t quietly steal recovery. Four days fit their schedule and recovery, so the plan runs on four. The first lift each day is the priority, everything after is lighter, secondary, or supportive.
Acid marks the cycle's priority lifts. The squat gets two weekly exposures and the deadlift one heavy plus a light squat—often enough to break a stall. Bench and press appear twice, but only one day is real work. Conditioning sits at two easy sessions, never the day before a heavy squat or pull.
Notice what structure doesn’t do: decide the weight on the bar or how that weight changes, only the shape. Two lifters with identical goals can run different structures and both be right, because structure must fit the person’s recovery and schedule. You now have a container. Time to decide what moves inside it.
Decision 3: Progression
Decide how the work changes over time
This is the decision that turns a workout into a program. A workout is what you do today. A program is the rule that determines what you do next.
Progression is the deliberate practice of progressive overload — adding load, adding high-quality reps, or doing the same work at a lower physiological cost. Your progression scheme is simply the rule that dictates how that “more” shows up over time. You need to choose one and stick to it, because this is the framework you’ll ultimately test against reality in Decision 4.
Percentage-based loading and RPE both work, each with its own advantages. Sam uses a hybrid: a percentage-shaped plan guided by a target effort, so they stay on track without chasing numbers their body isn’t prepared to hit that day.
Sam’s squat progression pushes the load up while the reps stay steady, then drops the reps as intensity climbs. A standard way to concentrate effort so the sharpest work lands when fatigue is lowest. The top set targets roughly RPE 8: hard, two reps in reserve, never a grind.

Deadlift follows the same logic at lower frequency. Bench and overhead press run flat maintenance loads—same weight, same reps—because maintaining costs far less than building. The rule: add about 10 lb a week as long as effort stays in range. If effort outruns the load, that's a signal, not a failure.
One recommendation: schedule the deload in advance. Don’t treat it as a reward for pushing weight weeks before. Planned load decrease keeps you progressing without risking long-term fatigue. This table is the plan on paper. Now you run it.
Decision 4: Adjustment
Read the feedback and decide again
This is the decision almost everyone skips, and skipping it is why self-built plans drift just like templates. The first three decisions produce a document. The fourth turns the document into a program. Run the plan, and the plan talks back.
Week 3 calls for 265 at RPE 8. Sam hits it, but the bar moves slower than it should, the last reps stall, and the deadlift session two days later feels heavy from the warm-up. On paper, week 5 says bump to 270 after the deload. Their body says something else. And that’s the whole point — the plan gives you the signal, but the response has to come from you.
That’s the loop closing. The number on the page was a hypothesis. The session was the test. The adjustment updates the hypothesis. A lifter who skips this step keeps adding weight on paper while performance stalls in reality.
Adjustment doesn’t mean rewriting the plan every time a session feels hard. Hard sessions are the point. It means having a rule for what real signals look like and what you’ll do when you notice one. They’re decided in advance, not at 7 a.m. with a loaded bar in front of you.
That’s the loop
Step back and look at what you built: a goal prioritizing one outcome, structure shaped to serve the goal, progression load outlining how you’ll achieve the goal. The adjustment rule reads reality and revises the plan. Four decisions, in order, each influencing the next.
A program is not something you write once. It's a loop you run.
And then it repeats. When the cycle ends, the results, good or bad, become the insights for the next round of Decision 1. The engine never changes: goal, structure, progression, adjustment. Run the loop, read the feedback, decide again. That’s how you keep momentum instead of guessing.
That’s how you build a workout plan. Not write one—run one.
